Your big toe plays an important role in how we walk and run efficiently. In order to push off of the ground with your foot and propel your leg, you need that big toe to bend as you push off. Specifically we need 50-60 degrees of great extension to achieve an efficient walking pattern. If we don’t have that then what we usually find pain or dysfunction up the leg, manifesting at the ankle, knee or even all the way up to the hip. If you feel like you could use more big toe movement try this stretch out to achieve that full range of motion.⠀

Your pelvic inlet is the first goal to "open" as we labor. This is the top of our pelvis and must first open to allow baby to pass through. (next is the middle of the pelvis and last is pelvic outlet).
Using gravity and our own position can help move things along much quicker! Here are a few options of standing, kneeling and resting positions that can open the pelvic inlet!
This is when we want to be doing our deep squats, knees wide and outside.
For those needing a break or in bed due to epidural - no sweat! Take advantage of the last picture and a peanut ball (pillows are used in picture) to help place your knees and pelvis in this position!

The first thing we ask before evaluating a pelvic floor is, "what does the word kegel mean to you?"
This is met with some bashful smiles, some red faces, raising of eye brows and lots of time it is met with an, "I dont know."
A kegel is the offi-ish name for a pelvic floor contraction. We would guess that when evaluated, over half of women are not doing them correctly. We believe finding the right cue can be of big service. What cues have you heard?
stop urine flow.
pick up a marble with your vagina
open and close your vagina like french doors.
try as if you were wanting to not pass gas.
imagine your vagina like a swimming jelly fish.

TABATA workout is 8 thirty second rounds (20 seconds of work/10 seconds of rest) Total of 4 minutes long for each exercise - working as fast/hard as you can in those 20 seconds.
Do not alternate movements - complete full 4 minute TABATA for kettle bell swings, then move to jump squats, etc. You can take a 1 minute break between each TABATA!

Deadlifting is one of the most functional exercises a person can do. Lifting incorrectly or without proper strength is one of the most common causes for lowback pain. Shariat 2017, performed a study to see the effects of exercise and ergonomic modifications have on office workers with neck, shoulder and low back pain over a 6 month period.
Participants were broken up in to 4 groups. Exercise only, ergonomic modifications only, combined exercise and ergonomic modifications and a control group.
The Exercise only group did a series of 13 movements all performed at their desk. They 8-10 reps of each movements 1x a day/ 3x each week. (5 of the 13 are pictured)
The Ergonomic Modification group, had their chair, desk and computer all adjusted to their specific needs for the most optimal ergonomic positioning.
The Combined group, they had both of the previously described interventions.
The control group had no changes made.
What did they find???
Over the first 4 months, the exercise, the ergonomic and the combined groups demonstrated significant improvements in their neck, shoulder or low back pain.
BUT from month 4 to month 6….
Only the exercise group continued to make significant improvements in participants’ pain.
2 Take Aways:
1. Choosing to move is nonnegotiable for managing pain. Proper ergonomics are good but movement is better.
2. It takes time and consistency. We are trying to counteract all the time you spend sitting, it is going to take awhile to do that.

AMRAP = as many rounds as possible.

"But wait, Im so tight, i need to spend longer time to get the changes my body needs...."
First, if you have a love affair with your foam roller and not interested at all in a break up - Im not here to force the issue. You do you, boo. But if you find yourself in a slightly unhealthy relationship with yours, always putting in the work with nothing in return and maybe looking to see if the grass is greener, then listen up.
Most people use foam rollers with the intent to "stretch" and mobilize their tissue. They were told their psoas was tight or their hamstrings were the shortest their massage therapist had ever seen....so enter in hours of time into rolling/stretching/pinning/flossing.....
Research has not ever shown us that foam rolling helps break up adhesions or increase muscle length. We are not made of clay. There is no way we can generate that much force in order to make changes. If so, we would all be crushed under barbells and sitting in chairs would end in flat butt disease.
What we do know, is foam rollers can potentially decrease muscle soreness after workouts. It also can effect how we perceive pain. So spending a few minutes after your workout rolling out makes sense. What we see though is people sacrificing time pre workout to foam roll and ignoring or not performing more effective drills to actually change mobility (range of motion and strengthening exercises)
So stop laying in bed at night, checking your phone to see if foamroller text you back. Don't drive by foamrollers house to see if they are home.... you are better than that.

Over the years the nordic hamstring curl exercise has been used in the rehab world to help treat and prevent hamstring and other knee injuries. But what about the REVERSE hamstring curl?
The idea of this exercise to put an eccentric load on the quadricep similar to what happens at the hamstring with nordic hamstring curls.
Little research as been done on the effects on the quadricep with this exercise.
Alonso-Fernandez, 2019 looked at the effects of the reverse nordic hamstring curl on the Rectus Femoris (a muscle that is a part of the quadricep) over an 8-week eccentric training period which included the reverse nordic hamstring curl. Over the 8 weeks, they found a significant increase in muscle fascicle length, muscle thickness, pennation angle and cross sectional area of the Rectus Femoris.
Additionally they also looked at the effects of de-training over a 4 week period and found that there is also a significant decrease in all of those muscle attributes when the exercise is discontinued. This means it can be good for a time, especially when considering rehabilitation but it’s not the quadricep magic bullet.
Regardless, it is still a fun and different way to challenge the strength and control of your quads.
Try it!
Start by kneeling on the floor, toes down on the ground. While keeping your hips and back straight, slowly lower yourself backwards.
Keep those hips straight no hinging.
